Fueling Young Athletes: What to Eat Before and After Training

An athlete shows up, works hard, pushes themselves in training… but they’re dragging. Low energy. Slow recovery. Not seeing the progress they should be.

It’s not a training problem. It’s a fueling problem.

If your athlete wants to get faster, stronger, and stay healthy, what they eat before and after training matters just as much as what they do in the gym.

Why fueling matters more than most people think

Here’s the reality—young athletes aren’t just training.

They’re practicing, competing, going to school, and growing. That’s a lot of demand on the body.

Without the right nutrition, you’ll start to see:

  • Energy crashes during training
  • Slower sprint times
  • Poor recovery between sessions
  • Increased risk of injury
  • Lack of progress despite effort

On the other hand, athletes who consistently fuel well tend to separate themselves. They recover faster. Train harder. They improve quicker.

What to eat before training

Before training, the goal is simple: show up with energy and ready to perform.

That means carbohydrates for fuel and some protein to support muscle function. It also needs to be something the athlete can digest easily.

If there’s time to eat 2–3 hours before training, here are solid options:

  • Chicken and rice with fruit
  • Eggs and toast with a banana
  • Greek yogurt with granola and berries
  • Turkey sandwich with an apple
  • Oatmeal with peanut butter and fruit

If time is tight—like after school or early mornings—keep it simple with a quick snack 30–60 minutes before:

  • Banana and a protein shake
  • Applesauce and string cheese
  • Toast with peanut butter
  • Yogurt and fruit
  • Granola bar and milk

One mistake we see often is athletes going into training under-fueled. Maybe they skipped lunch or grabbed something quick with no real substance. That almost always shows up in their performance.

What to eat after training

After training is where a lot of athletes fall short.

They finish a hard session… and then don’t eat for hours.

That’s a missed opportunity.

After training, your athlete needs two things:

  • Protein to repair muscle
  • Carbohydrates to refill energy stores

This doesn’t need to be complicated, but it does need to happen consistently within about an hour after training.

Good options include:

  • Chocolate milk and a sandwich
  • Protein smoothie with fruit and milk
  • Chicken, potatoes, and fruit
  • Ground beef and rice
  • Greek yogurt with cereal and berries
  • Cottage cheese with fruit and pretzels

Consistency here is what drives recovery. And better recovery leads to better performance at the next session.

Don’t overlook hydration

Hydration is one of the simplest ways to improve performance, yet it’s often ignored.

If an athlete shows up dehydrated, everything feels harder—running, lifting, even focusing.

A simple rule: athletes should be drinking water throughout the day, not just during training.

If they’re sweating a lot or training hard, adding electrolytes can help. Also, pay attention to urine color—dark yellow usually means they need more fluids.

Keep it simple and repeatable

The best nutrition plan is the one your athlete can stick to.

It doesn’t need to be perfect. It needs to be consistent.

That might mean packing snacks for after school. It might mean having quick options ready at home. It might mean building a routine around training days.
